Body Hacks

The body already runs on a set of well-studied biological rhythms. Working with them — instead of against them — is most of what "biohacking" actually is.

Sleep: the highest-leverage system in the body

Sleep researchers consistently find that sleep timing matters almost as much as sleep duration. Your circadian clock, run by the suprachiasmatic nucleus in the brain, is set primarily by light exposure. Getting bright light — ideally sunlight — within an hour of waking helps anchor that clock, which in turn improves how easily you fall asleep that night. Conversely, bright or blue-heavy light in the two hours before bed suppresses melatonin release and delays sleep onset. Keeping a consistent wake time, even on weekends, is one of the most reliably supported interventions for improving sleep quality in the research literature — more consistently effective than most supplements marketed for sleep.

Energy: manage attention, not just calories

Afternoon energy crashes are frequently a blood-glucose story: a large, refined-carbohydrate meal causes a sharp glucose spike followed by a rebound dip, which the body reads as low energy. Pairing carbohydrates with protein, fiber, or fat — and simply eating in a different order (vegetables and protein before refined starches) — measurably flattens that glucose curve in continuous glucose monitor studies. Separately, short daylight walks after meals have been shown to reduce post-meal glucose spikes by increasing muscle glucose uptake, without requiring a structured workout.

Focus: attention is a finite, renewable resource

Cognitive science generally supports "ultradian" work cycles — sustained focus for roughly 60–90 minutes followed by a genuine break — over trying to force continuous attention for hours. Techniques like the Pomodoro method are a rough, practical approximation of this rhythm. Removing notification-based interruptions matters more than most people expect: research on task-switching shows that after an interruption, it commonly takes several minutes to fully re-establish the same depth of focus, a cost often called "attention residue."

Movement snacks

You don't need a full workout to counter the effects of prolonged sitting. Studies on sedentary behavior show that breaking up sitting time with brief movement — two to five minutes of walking or bodyweight movement every 30–60 minutes — measurably improves post-meal blood sugar control and blood flow compared with sitting for hours uninterrupted, independent of whether you also exercise separately.

Cold and heat exposure

Brief cold exposure (cold showers, cold plunges) reliably increases alertness and circulating norepinephrine in the short term — useful for a morning energy boost — though evidence for larger claims (significant fat loss, major immune system change) is thinner than social media suggests. Heat exposure, particularly regular sauna use, has more consistent longer-term research behind it, including studies associating frequent sauna sessions with improved cardiovascular markers, though most of that research comes from population studies in Finland and hasn't been fully replicated elsewhere.

Nutrition timing and meal composition

Research led by exercise physiologist Stuart Phillips at McMaster University suggests that muscle protein synthesis responds better to protein spread across meals — roughly 25–40 grams per meal, three to four times a day — than to the same total consumed in one large sitting, since the body can only use so much protein for tissue repair at once. Separately, circadian-eating research from Salk Institute scientist Satchin Panda has found that confining eating to a consistent daily window (often called time-restricted eating) can improve metabolic markers independent of what's eaten, because digestion, insulin sensitivity, and fat metabolism all follow their own daily rhythm tied to the body clock.

Hydration science, minus the myths

The oft-repeated "drink eight glasses of water a day" rule has no solid scientific origin — it traces to a 1945 U.S. Food and Nutrition Board recommendation that also counted water from food, a detail that got lost over decades of repetition. What the research does support: losing as little as 2% of body mass in fluid measurably impairs concentration, short-term memory, and physical performance, and thirst itself is a reasonably reliable — if slightly delayed — signal that the body already uses to regulate intake. Needs vary substantially with body size, climate, and activity level, which is part of why a single fixed number was never a good universal target.

Breathing techniques: box breathing and the physiological sigh

Box breathing — inhaling, holding, exhaling, and holding again for a matched count, often four seconds each — is used by U.S. Navy SEALs to manage acute stress before high-pressure tasks, and works by deliberately slowing respiration to activate the parasympathetic ("rest and digest") nervous system. A related technique, the "physiological sigh" — two quick inhales through the nose followed by a long exhale — was studied by Stanford researchers including Marc Krasnow and popularized by neuroscientist Andrew Huberman; a 2023 study in Cell Reports Medicine found that a few minutes of this pattern reduced self-reported stress and improved mood more than an equivalent period of mindfulness meditation in the same study.

Exercise's effect on cognitive performance

Aerobic exercise reliably increases brain-derived neurotrophic factor (BDNF), a protein that supports the growth and survival of neurons — a mechanism popularized in John Ratey's book "Spark: The Revolutionary New Science of Exercise and the Brain." A widely cited 2011 study by Kirk Erickson and colleagues, published in PNAS, found that a year of moderate aerobic exercise increased hippocampal volume in older adults by roughly 2%, effectively reversing one to two years of typical age-related shrinkage in that memory-related brain region. The effect isn't limited to older adults or long-term training: even a single bout of moderate exercise has been shown to temporarily improve attention and executive function in the hours afterward.

Caffeine timing and tolerance

Caffeine works primarily by blocking adenosine receptors in the brain — adenosine is the molecule that builds up through the day and makes you feel sleepy, so blocking its receptors masks fatigue rather than eliminating it. Its half-life is roughly five to six hours, which is why an afternoon cup can still measurably disrupt sleep that night. Some researchers, including those cited by Andrew Huberman, recommend delaying caffeine 90–120 minutes after waking, since cortisol is already naturally elevated then and caffeine on top of it can produce a sharper afternoon crash as both fade. Regular use leads to receptor-level tolerance within days, which is also why abruptly stopping can cause real withdrawal headaches, driven by rebound dilation of blood vessels in the brain.

The gut microbiome and health

The gut is connected to the brain via the vagus nerve and a growing body of research describes this "gut-brain axis" as a two-way communication channel, with gut bacteria producing neurotransmitter precursors and influencing inflammation levels body-wide. Large citizen-science efforts like the American Gut Project (led by microbiologist Rob Knight at UC San Diego) have found that the diversity of plant fiber sources in a person's diet — not any single "superfood" — correlates most strongly with a diverse, resilient gut microbiome. It's worth noting this field is still young: much of the mechanistic research so far comes from animal studies, and causal claims about specific human health outcomes from microbiome composition remain an active, unsettled area of research rather than a solved one.
